You also want to consider getting sufficient calories within those calories if you want to try and retain muscle mass when dieting. . With your training, you’ve got to consider what you enjoy first, something you dislike you won’t stick to - within what you enjoy, try and including resistance based exercises, again to retain and support muscle retention, when dieting. . 2) Education 📚 Simply learning about why you are doing what you are - don’t just follow something, understand it. Learn the FACTS and see through the FADS . 3) Adherence 😁 It doesn’t matter how good something looks on paper, or how good Tupperware Tony looks (he may be able to stick to it) but as soon as you have other factors to focus on beyond the 6th portion of Chicken Broccoli and rice, you have to consider what you can adhere to for the long run. . 4) Accountability 💁🏼‍♂️ Us Humans, aren’t brilliant at answering to ourselves, so if you have someone in place to report to, give you help, advice, support, give you a second pair of eyes to look over your week, make adjustments and help overcome challenges together (a little like our coaching) you can be sure to be making progress at the quickest possible route. . But when you have the right Training, Nutrition, Education and can adhere to what you are following, alongside having the accountability in place to help keep you on the straight and narrow, and keep by your side for the long run. . Often times we become a direct representation of the people that we needed most 12 years ago I was 130 lbs heavier Depressed With no direction in life I had become a professional student Switching from a premed major TWO classes away from being able to take my MCATs because I discovered I was “too empathetic” Without thinking clearly because of the pressure upon me Pressure to please others To make them proud I switched to nursing ...remember that part about being “too empathetic” YUP So at this point in time 12 years ago I felt like a failure I didn’t know what to do or where to turn So I did what any normal, rational person would do I turned to eating and booze Which led to my weight gain HELLO 130 EXTRA lbs!!! I was tired My body hurt My heart hurt I had given up on myself On a happy life I had no one to guide me And I thought that THIS was it THIS is how my life was going to end... Thank God that wasn’t the end It’s times like those that we must become our own hero It’s times like those that build character A warrior was forged A vow was made to do EVERYTHING in my power to ensure that NO-ONE has to go it alone No one has to navigate this health and weight-loss confusion on their own... Even though it was within me since birth... That’s when My Defiant Life began to transform and take shape! To be continued...

I workout at home. I have a gym in my basement but in the winter it’s too cold 🥶 down there and it deters me from going down. So I moved a makeshift gym into my office / closet. It’s nothing fancy but it doesn’t have to be. ⠀ ⠀ I have a yoga mat, bands, sliders, and hand weights ranging from 3 lbs to 18lbs. My sliders are double sided for hard wood floors or carpets. Done. I’m ready to change my body. ⠀ ⠀ I use my fitbit versa to maintain fat burning heart rate and steps. I track my calories burned to use with MyNetDiary app so I know how much I burned and what I can eat. Like birthday cake 🍰 ⠀ ⠀ My workout programs have the personal trainer and different schedules for different goals all mapped out for me. Nutrition guides for each workout. Container system to help make portion control easy. ⠀ ⠀ There’s no excuses that you don’t have a huge gym in your house or time to go to the gym. 🙄You don’t need any of that. Hell you don’t need any of the small equipment I have either. Your body weight is enough to get started. ⠀ ⠀ Six months till summer🗓, let’s go!!! My group is still open. I used to run larger groups at my training facility. And by larger, I’m talking 16 people max per session. • We had two trainers on the floor for a 8 to 1 client to coach ratio. I was often one of the two coaches. • And even with me on the floor, modifying and giving alternates when need be, EVERY workout was compromised. Far too many times, I’d look around the room and say, “I would NEVER recommend this routine/exercise for this person or that person.” • There is just no way to design one workout that is optimal for a bunch of adults with diverse needs, backgrounds, injury history, abilities, etc. And there is definitely no way to teach technique on a high level to multiple people with multiple different issues and different mistakes to correct. • We did the best we could. And I can argue we did it better than the majority of other facilities that I’ve witnessed. But compromising, turning a blind eye, and lower level coaching doesn’t sit well with me. • If you’re serious about taking YOUR health and fitness to the next level, kick those classes to the curb. Instead, hire a quality coach. Give a personalized intake. Get your body assessed. Discuss your specific goals. Hoje um aluno meu me confessou que pensou em desistir dos treinos, pois vinha há alguns dias fora do plano. Simplesmente olhei pra ele e disse: “ Você acha que alguns dias fora do plano valem jogar seus sonhos e objetivos no lixo? Se sua resposta for sim, faça, pois realmente esses não são seus sonhos e metas!” . Txurma, vocês têm que entender que nada vai ser 100 % perfeito, quedas irão acontecer, mas garanto que seu sonho e você são muito mais fortes que isso! . “Errou” Naquela hora? Volta ao teu planejamento normalmente que isso não irá te afetar, pelo contrário, te deixará mais forte! . Be aware of “training ADD”. Training ADD will have you jumping from exercise to exercise, program to program, class to class, and mentor to mentor. • TADD is a disease of distraction. With distraction comes lack of focus and lack of stick-to-it-iveness. Two critical pieces in the success puzzle. • If you’re serious about getting results, stick with a proven system (exercises, training variables, philosophies, etc.) and work hard at making improvements on a consistent basis. • There is still plenty of room for variety within that framework. Here I’m doing RDL’s- yea, probably for the millionth time. • But I never get bored for 2 reasons: 1️⃣ I value excellence. Excellence comes from a lot of practice, consistency, and hard work. 2️⃣ I change up the variables- tempo, rep range, weight selection, order of exercises, implement used, volume, intensity, frequency, etc. • So you can chase the dopamine release of “new” or you can chase results by staying consistent with what works. Your choice.

Am I right? 🤔 - - When I was overweight, I used to think it’s because I was ‘big-boned,’ I used to think it’s my parents fault and yes, I loved my grandmas cooking 😂 Did she make me have 2 starters, 2 main courses, 2 desserts and chocolates after, every Friday night? Nope, that was my decision - - As soon as I stopped blaming other people/reasons and starting taking responsibility for my future health and life, it was clear that only I could lose weight for myself. No one else - - So if you’re sitting here reading this and saying to yourself, ‘shut up, Sam, you don’t know me! My (insert excuse here) is tough/hard/real, so I can’t lose weight!’ Guess what? It’s an excuse you’re telling yourself to make you feel better. That’s it - - And by the way, that’s ok. ✖️How to Have Lean, “Toned” Arms✖️ • I love focusing on compound movements, but if you’re wanting to have that “toned” look, it’s imperative you build the muscle in your arms first. • I don’t actually like using the word ‘tone’ because muscles don’t do that. But, due to media, it seems to be the only relatable word 😩. • Edumacation Time: Muscles do not go from hard to soft, or soft to hard 👉🏻 They either shrink in size, or grow in size, muscles do not "tone"... Hiring a PT/nutritionist is a luxury • For many the cost is the barrier that prevents commitment • Employing a good one will save you money over your time together and also after, as you are set up with the tools to continue • To help you, I’ve come up with some things you should expect to receive from a decent coach • These are nothing special • What I consider the minimum! • It will hopefully explain why we don’t charge by an hourly rate and you need to see beyond the session together in the gym • CONSULTATION • A meeting before you commit • Talk over your goals and get to know each other • Are you a good fit as a team? • NUTRITION BASICS/WELCOME PACK • Some general information that will help you towards your goal (fat loss/body composition) and start the education process • What to expect from your time together • DIETARY SUPPORT • Ongoing advice and support based on information from the initial consultation and your goal • Calorie/macronutrient targets to hit • A food diary • Meal structure basics • The invitation to send them meal pics for feedback? • What to adapt and when, if social occasions come up or you are away with work • Not just a days meals to follow or a banned foods list • EDUCATION • Are they qualified in what you need help with? • If fat loss/body composition is your goal, you need help with your nutrition. • Do they have any qualifications in that? • Do they continue their education, daily or monthly? • RESULTS • Have they helped people like you, get the results you want? • Can they actually get you to your goal? • I’ve seen strength coaches with no strong clients • I’ve seen fat loss specialists with no fat loss results • Transformations with no transformation 🤔 • If you are an office worker who has never seen a gym, should you be employing a bodybuilding coach? • Cont in comments.....

Such a positive, empowering statement, right? • Well that depends on how it’s used. • It’s commonly used to justify eating shit “food”. • On countless occasions, I’ve heard overweight/unhealthy people claim, “I’m not going to deprive myself” as they binge eat sugar and processed food. Sure, they are not depriving their taste buds from 5 minutes of pleasure. But they ARE depriving themselves from peak health, high energy, and feeling great. • Additionally, many of them are depriving themselves from experiencing the emotions that they are numbing out with the junk food. Thus, the feelings don’t surface and are not worked through and brought to a place of resolution. • And they are also depriving themselves from being a role model to their children. Showing self-respect, discipline, and how to delay gratification. • This message doesn’t apply to everyone. Certainly, if someone lives a healthy lifestyle the majority of the time, they can pleasure eat from time to time without consequence. If that truly describes you, then enjoy! • But if you’re using “I’m not gonna deprive myself” as a way to justify horrible eating habits and an unhealthy lifestyle, you may want to reread this post and rethink how you’re framing that statement.

Being over 40 doesn’t necessitate training with pink dumbbells and silly elliptical machines. • No worries, you can still train like an athlete and get after strength, power, hypertrophy, conditioning, etc. • Getting older does necessitate training smarter if you want to feel good, move well, and stay injury free. Here are some pointers: ➡️ Slow down. Keep the eccentric phase controlled. This will force your weights down a bit but will allow you to maintain a quality technical groove and take out the violent trampoline effect in the bottom. ➡️ Do less volume of high joint stress exercises. Oftentimes 1 or 2 “work sets” is enough. ➡️ Warm up with intention. This includes focus on: Mobility, movement rehearsal, activation, groove greasing, alignment, stability, tension release, etc. ➡️ Sequence your exercises more intelligently. Before doing any of the big lifts consider doing a feeder exercise that further prepares your body for the heavy work that follows. ➡️ Emphasize impeccable technique. For most of us, this requires training (at least occasionally but preferably frequently) with a coach who has a masterful eye. ➡️ Leave the ego at the door. Unless you’re a competitive powerlifter, who gives a sh!t if you overhead pressed 135lbs or 165lbs? Only select weights that you can lift with excellent execution and only go up after you OWN a particular weight. • There are more tips but start with these. My dogs are the weirdest. Once I started jumping they started attacking each other (center pic). I just laugh. I have to move them out of the way every now and again but whatever. ⠀ ⠀ So today is day 10 of 80! Cardio core. I’m realizing I can get so much further if I keep constant attention on my breathing. I find myself holding my breath or panting and that’s normally when I feel like quitting. 😤So much easier when you slow your breathing. ⠀ ⠀ Also yes that is a scrunchy I’m wearing. It’s all I could find this morning 🤷🏻‍♀️. And I did a little more then one scoop of my energize. I don’t do too much more then that because the pre-workouts get to me and I can’t feel hot and tingly with a burning scalp and itchy palms while I workout. Just doesn’t do it for me. ⠀ ⠀ One more thing ☝🏼. Check out the calf muscle popping out in the bottom left photo!!!! 👀⠀ ⠀ It’s coming along slowly. 💋Who the hell ever said it was fun to wake up at 5am and workout was high! The ONLY reason I do it is because we are crazy busy! We have full time jobs and both girls are in sports and there’s always someone needing to get to somewhere. ⠀ ⠀ 💋I get off work at 6pm most nights. Sometimes I work later depending on the circumstances. There’s some nights I was up till 11pm finishing a workouts, showering and getting to bed. ⠀ ⠀ 💋It’s just easier in the long run to wake up an hour and a half earlier, take my pre-workout and get it done. Then it’s over with and the rest of the day I don’t even need to think about it. ⠀ ⠀ 💋I’ve also noticed I have less of a need to sit around after a workout. Now this the biggest problem that I see people dealing with. . . Anytime they think about losing fat and getting fit, the 1st thing they think of is GETTING A GYM MEMBERSHIP. . They get all excited and pumped and join the gym and after a few months never go back to that gym ever. . . Because they see no results or worse the gym trainer sells them horrible supplements and puts this into their mind that the only way to get fit is to take supplements. Which so very wrong. . . The exercise constitutes only 20% of the results. What actually matters is your nutrition. You have to eat healthy food and you have understand how the body works. The right knowledge is much more important than a Gym membership. . . Actually gym is not even necessary. You can do a whole lot of resistance training without going to gym. . . . When I moved a couple of years ago, I decided to renovate the kitchen. Therefore I had no kitchen for 3 months. • No kitchen meant no cooking, no preparing, and no storage of healthy food. • It also meant that there were workers at the house all the time. And I would often order them food- pizza, sandwiches, or Chinese. • And I caved. I started to eat more junk food than I ever had in my adult life. Initially out of convenience and then out of bad habit, I was eating crap on a daily basis. It wasn’t before long, that I was craving sugar and processed foods regularly. It definitely felt like the start of an addiction. • My results were predictable. I had gained 14lbs of fat during this stretch. When in shape, I used to get accused of simply having “good genetics” but you can throw that claim out the window. If I ate like an average American, I’d be a fat fu&k. • After slapping on 14lbs, I was disgusted with myself. I knew could have made better choices under the circumstances. And I refused to make excuses. • I decided to take control of my behavior and take full responsibility for my results. It was tough for the first couple of weeks. My mind was made up but the cravings remained. • It took a lot of discipline to get back in my groove. But I did and I got all the new, unwanted fat off. And better yet, I’ve maintained it since (this pic is from this week) • I know first hand how addictive that crap food is. STOP DOING STATIC STRETCHES AS YOUR WARM-UP!⁣ ⁣ Hi babes, I know stretching is all the craze so you can be #mobileaf, but the truth is static stretching shouldn’t be done before your workout, it should be done after!⁣ ⁣ Shown in the video above is a dynamic warm-up which is what you should be doing before any type of lift or exercise that involves resistance training.⁣ ⁣ The goal of a dynamic warm-up is to get your body moving through patterns that will be replicated in your training session. For example, in this video I show what’s called ‘thread the needle’ where I’m working thoracic rotation of my spine in order to have enough mobility to hold a bar on my back during the squat.⁣ ⁣ Moving through the stretch rather than holding it (static stretch) is shown in research to help increase blood flow to the muscles, reduce risk of injury, and increase lifting performance.⁣ ⁣ Yes, ladies, you can still do that 5 min walk on incline before your lift, but ditch the stretching and get in the dynamic warm-up, too! If you’re low on time, just the dynamic warm-up will be enough to get your body warm & ready to lift. Happy Monday friends! Hope that extra hour of sleep will allow you to grind even harder this week💪🏽 . So you overeat, what should you do? Overeating happens to all of us due to various reasons, and it happens to me too! I wanna say ITS OKAY! The thing is we have to realize we are in it for the long term with our fitness/nutrition goals, and this is not some short term/quick fix to get where we want and we’ll end up reversing it back because its not sustainable. . . Mindset is huge with overeating, because if you dont have a positive/good mindset about this, itll be hard to avoid the dont’s and do the do’s. Once you train yourself to realize that one bad meal wont make you fat, and one good meal wont make you skinny, then you will realize consistency over time/long term is where your mind needs to be, not perfection. . . Also, often times I feel we are too hard on ourselves when we mess up, and when a friend messes up we mostly arent hard on them. We should learn to not be so hard on ourselves as well! As long as we are putting 110% effort, and are really trying to stay consistent then thats all that matters. The journey will not be a straight one, it will always have bumps and obstacles so focus on moving forward and not dwelling on ur mistakes! . .
